Key Points

  • Protein and fiber can make breakfast more filling and help you stay satisfied between meals.

  • Adding milk, yogurt, fruit, nuts, or seeds can turn cereal into a more complete breakfast.

  • How much you serve yourself, and what you add to the bowl, can matter as much as the cereal itself.

A bowl of cereal can be a solid way to stay full until lunch, especially when it contains both protein and fiber. Those nutrients support satiety, or the feeling of fullness, between meals, so focusing on them at breakfast can help carry you through the morning. But the cereal is only part of the equation. The portion you pour and the toppings you choose, such as milk, yogurt, fruit, or nuts, can help transform a quick bowl into a more filling meal.

We asked four dietitians to share the cereals they recommend for a satisfying breakfast. Here are five options they suggest for lasting fullness, along with easy ways to build a bowl that can help keep hunger in check.

1. Kellogg’s All-Bran Buds Cereal

Made with wheat bran and psyllium husk, a 1/2-cup serving of Kellogg’s All-Bran Buds cereal provides 17 grams of fiber, which is more than half of the daily recommended amount. Psyllium husk absorbs water and forms a gel in the digestive tract, which can slow stomach emptying and may support fullness. With 4 grams of protein per serving, this cereal can be especially satisfying when paired with dairy or soy milk, or used as a topping for Greek-style yogurt.

2. Nature’s Path Heritage Flakes Cereal

Kinga Portik-Gumbs, RDN, recommends Nature’s Path Heritage Flakes Cereal for its balanced nutrition profile, with 160 calories, 7 grams of fiber, and 5 grams of protein in a 1-cup serving. The six-grain blend delivers 23 grams of whole grains. Whole grains provide fiber that can help you feel full, and swapping refined grains for whole grains may also support better blood sugar measures, including fasting blood sugar and hemoglobin A1c. In addition, larger swings in blood sugar may affect appetite and contribute to increased hunger.

3. Kashi Go Protein & Fiber Cereal Original

“The Kashi Go cereals are made from a blend of whole grains and are high in fiber and protein, the most satiating nutrients,” says Alissa Palladino, M.S., RDN, LD, CPT. A 1 1/4-cup serving of Kashi Go Protein & Fiber Cereal Original provides 200 calories, 12 grams of fiber, and 12 grams of protein for a balanced breakfast that can help keep you full until lunch.

Kashi Go also comes in a larger serving size than some of the other cereals on this list. Research suggests that larger portions can increase perceived fullness and satisfaction, while portions that are too small may not feel filling enough and could lead to eating more later in the day.

Palladino suggests using Kashi Go as a topping for Greek-style yogurt or cottage cheese for an even more protein-rich breakfast that can help keep hunger away until lunch.

4. Oatmeal

“Oats provide fiber, including beta-glucan soluble fiber, and they’re easy to build into a more substantial breakfast,” says Amanda Crowe, M.S., RD, INHC. Beta-glucan may help promote fullness by forming a thick gel in the digestive tract that slows digestion. One cup of dry oats supplies 307 calories, 10.5 grams of protein, and 8 grams of fiber.

Whether you like your oats warm or prepared overnight, the portion and the way you make them affect how filling they are. Crowe recommends adding berries, cinnamon, walnuts, chia seeds, or ground flaxseed for extra fiber, healthy fats, and texture, all of which can make breakfast more satisfying.

5. Original Cheerios

“I know it isn’t the most exciting cereal, but I genuinely enjoy a bowl of Cheerios with walnuts, blueberries and a dash of cinnamon,” says Crowe.

A 1 1/2-cup serving of Original Cheerios offers 140 calories, 4 grams of fiber, and 5 grams of protein. Their mild, neutral flavor makes them a versatile base for add-ins that can help keep you full until lunch. Walnuts bring healthy fats, crunch, protein, and fiber, while blueberries add color, sweetness, and more fiber. Cinnamon is an easy way to add flavor without leaning on sweeteners, so the bowl tastes satisfying without extra calories.

Other Strategies to Support Satiety

Choosing a cereal is just the first step in building a breakfast that holds you over through the morning. “What you add to the bowl can make a big difference in how satisfying your breakfast is,” says Crowe. In addition to toppings and milk, think about whether your portion is large enough to keep you going until your next meal.

Our Expert Take

A breakfast that lasts until lunch starts with protein and fiber. From oatmeal to bran cereals, these dietitian-approved choices provide a base you can build on with dairy or soy milk, Greek-style yogurt, fruit, nuts, or seeds. “Sometimes the best breakfast is a simple cereal you genuinely like, plus a few strategic additions,” says Crowe. Pick a breakfast you enjoy, then adjust the bowl based on your appetite and how long you have until lunch.
