Morning can be an ideal time to focus on back health. For men over 60, a few minutes of purposeful movement early in the day may help keep the muscles around the spine active and make it easier to stay consistent with strength work before other responsibilities take over.
When coaching men in this age group, I do not view back strength as a single-muscle issue. I also pay attention to the core and hips, since both help support the spine when you bend, brace, and move against resistance.
This routine is designed with that in mind. It begins with direct back work, then adds core and hip exercises that help reinforce it. The idea is to keep the session short, practical, and easy to repeat regularly.
Back Extension
Back extensions are a direct way to train the muscles running along the spine, which makes them a strong starting point. A large range of motion is not necessary; a controlled lift is enough to challenge the back without overdoing the movement.
Muscles Trained: Spinal erectors, glutes, hamstrings.
How to Do It
- Lie face-down on the floor.
- Place your hands lightly beside your head or across your chest.
- Keep your legs extended behind you.
- Brace your abs.
- Lift your chest a few inches from the floor.
- Lower slowly and repeat.
Recommended Sets and Reps: Perform 2 to 3 sets of 8 to 12 reps. Rest for 30 to 45 seconds.
Best Variations: Short-range back extension, paused back extension, bench back extension.
Form Tip: Lift only as high as you can without forcing your lower back.
Side Plank Hold
Side planks strengthen the muscles that keep the trunk from tipping to one side. That type of support is easy to overlook when thinking about back strength, but it is a major part of keeping the spine well supported.
Muscles Trained: Obliques, abs, glutes, shoulders.
How to Do It
- Lie on your side with your forearm under your shoulder.
- Stack your legs or bend your knees.
- Press through your forearm.
- Lift your hips.
- Keep your shoulders and hips stacked.
- Hold, then switch sides.
Recommended Sets and Reps: Perform 2 to 3 holds of 15 to 30 seconds per side. Rest for 30 seconds.
Best Variations: Kneeling side plank, full side plank, longer side plank hold.
Form Tip: Stop the hold once your hips start dropping.
Plank With Shoulder Taps
When one hand leaves the floor, the core has to respond immediately. Shoulder taps shift your weight and challenge your midsection to resist rotation, building the kind of stability your back can use during other lifts.
Muscles Trained: Abs, obliques, shoulders, chest.
How to Do It
- Start in a high plank.
- Place your feet slightly wider than hip-width.
- Brace your abs.
- Lift your right hand and tap your left shoulder.
- Return your hand to the floor.
- Switch sides and continue alternating.
Recommended Sets and Reps: Perform 2 to 3 sets of 8 to 12 taps per side. Rest for 30 to 45 seconds.
Best Variations: Incline shoulder taps, wider-stance taps, slower shoulder taps.
Form Tip: Keep your chest facing the floor as each hand lifts.
Glute Bridge Hold
The glutes handle much of the work during hip extension, and stronger glutes can help prevent the lower back from doing too much. Holding the bridge at the top keeps steady tension on those muscles without requiring much equipment.
Muscles Trained: Glutes, hamstrings, core.
How to Do It
- Lie on your back with your knees bent.
- Place your feet flat on the floor.
- Press through your heels.
- Lift your hips.
- Stop when your hips are level.
- Hold while breathing normally.
Recommended Sets and Reps: Perform 2 to 3 holds of 20 to 30 seconds. Rest for 30 seconds.
Best Variations: Shorter bridge hold, mini-band bridge hold, weighted bridge hold.
Form Tip: Keep your ribs down as you hold the top position.
Bodyweight Hip Hinge
The hinge teaches you to move through the hips while maintaining a strong spine position. It is a useful pattern that can carry over to heavier resistance later on.
Muscles Trained: Glutes, hamstrings, spinal erectors, core.
How to Do It
- Stand with your feet about hip-width apart.
- Soften your knees.
- Place your hands on your hips.
- Push your hips backward.
- Let your torso tip forward while keeping your back neutral.
- Drive your hips forward to stand.
Recommended Sets and Reps: Perform 2 to 3 sets of 8 to 12 reps. Rest for 30 to 45 seconds.
Best Variations: Supported hip hinge, wall hip hinge, dumbbell Romanian deadlift.
Form Tip: Send your hips back before your torso starts lowering.
Keep Your Back Strong After 60
You can use this routine several mornings a week without turning every session into hard training. Some days can stay light, while others can include longer holds or more challenging variations.
- Build the holds gradually: Add a few seconds once your current duration feels comfortable.
- Strengthen the hips too: Strong glutes and hamstrings help support the back during hinging.
- Progress the hinge: Add light dumbbells once the bodyweight version feels easy.
- Use easier plank variations when needed: An incline can make it easier to keep good position.
- Keep the routine consistent: Regular exposure usually works better than cramming all your back work into one difficult session.
- Stop if pain changes the movement: Muscle effort is fine, but sharp or radiating pain calls for a different approach.
